(I do ITF taekwon-do btw).
Don't telegraph your techniques, be quick because more power comes with speed and also don't forget to keep your guard up!
One suggestion. Try a position closer to your opponent.
Many of the mistakes I see in sparring comes at least in part from being too far from your opponent when you spar.
Twenty to thirty minutes hill climb on the tread mill before each martial arts workout.
bite down on your mouth guard and go in
